thyroxine(t4) is very important. WHy?

30 minutes to an hour. Fairly intense but I forget the specifics. Most days I did it outdoors.

im planning but first want to get into better shape and get my bf% down into the early teens...
im planning on doing this with ECA and morning cardio... i dont want to be doing Tabata while on ECA

You don't have to launch in to the 20 sec sprint 10 sec rest x 8. I started off at 30 sec sprint, 60 sec slow jog/brisk walk. It still worked. Then I shortened the rest & slowly upped the intensity. I couldn't believe the difference 3 weeks made to my cardio fitness & BF levels.

thats why i dont think you should do high intensity cardio. its just easier to maintain the mass with low intensity.

Yeah, and carb up every 3 or 4 days to keep you're metabolism going or it will shut down
and the fast will be for not.

30-60 minutes on an empty stomach (some coffee if needed) first thing in the am. :)

ALSO take in some EAA's, very important.
