Today is leg day.

After work i'll do something like this.

Front BB squats 4 sets of 10-12
BB Lunges 4 sets of 10-12
Standing Ham curls 4 sets of 12-15
Seated calf raises 4 sets of 30 (i prefer higher reps for calves)

Might do some abs too. The gym has this amazing ab crunch machine that hits just right. Slow and controlled, 4-5 sets of 20-30. Squeeze!

Then i will feast on fish, veggies and rice. Probably have a glass of wine too, like a champion.

5 mile walk.

Chest and back.

3 decline superset with 3 overhand row.
2 flat superset with 2 underhand row.
2 incline superset with 2 hammer grip row.

Shoulders.

2 sets barbell press superset 2 sets rear delt.

Calves and forearms.

2 sets toe raises superset 2 sets of reverse wrist curls.
2 sets heel raises superset 2 sets of wrist curls.

Abs.

2 sets of crunches superset 2 sets of ab wheel.

5 mile walk.

deadlifit 125KG x 20 reps x 1 set

bicep curls, barbell, standing: 30KG x 15 x 4 sets

shoulder press, barbell, standing: 30KG x 15 x 4 set

Penis weight hang for time: 2.5KG x 1 hour x 2 sets

Seated DB Laterals - 3 X 15
Bent-Over Laterals - 3 X 15
Crunches - 3 X failure

Same quickie workout I did last week which got my delts sore for the first time in eons..... hardly any rest at all throughout.

Chest and bicep day. No warm up sets listed. Just work set.

Dumbbell bench press 1 x 8 (slow negatives and moderate speed positives)
Decline dumbbell press 1 x 10 (made the moderate weight heavy with a full range of motion and slow negatives)
Dumbbell pec flies 1 x 15
Push ups 1 x max

EZ curl 1 x 16
Alternate dumbbell curl 1 x 10
Barbell drag curl 1 x 15
Concentration curl 1 x 13

Wrist curl 1 x 30
Wrist extension 1 x 20

Incline sit up 1 x 27
Pulley crunches 1 x 40

I was going to do a little cardio but I feel shot.  Yesterday I ran a junk one mile at a 9 minute pace and I was wheezing bad from the cold and leaf mold no doubt. I sounded like I had bad asthma. Maybe I will hit the treadmill later.

Standing Clean and Press - Strict - 4 sets of 6-8 reps (each rep starts from the floor)
Upright BB rows - 4 sets of 12-15 reps
Rear fly machine - 4 sets of 12-15 reps
Machine plate loaded shrugs - 4 sets of 12-15 reps - hold and squeeze at the top

Seated behind the head DB extensions - single DB - 4 sets of 10-12 reps
Tricep cable extensions with the "v" bar - 4 sets of 20-30 reps - smooth pump action, no lockout

No cardio, going hiking this weekend

Sitting at my desk eating a 12 oz ribeye with roasted red potatoes and broccoli.
