8 min warmup / jog - lateral jumps - band walks - kang squat

Run 4 miles @ 75% easy pace - walk 1:30 between miles.

6 sets - weight chins x4 superset seared one arm DB press 6-8

60 minutes with no rest - rounds of. 

1 minute assault bike
10- kettlebell swings w the 80lb
5 goblet squats w 80 lb kettlebell
10 x 225 lbs deadlift
4 Turkish Get ups w 25lb DB
20 overhead sit ups w 20lb medicine ball
20 speed skater lunges side to side
1 minute jump rope

This is the Bas Rutten workout - I talk about often - we mainly do the all around Fighting one w 7.5 - 10 lb hand weights.   Its FNG awesome.  Between the rounds we usually jog around the gym or mountain climbers for 30 seconds.  30 sec rest and right back in it.

I can see the "defense" part becoming taxing quickly.

It's kind of like continuous random burpees.

Over 30 minutes - I counted its 150 burpees or so   

And in the middle of the round there is 20-30 seconds of push ups and kick outs.

Oh it’s pretty intense but can be scaled.

30 minutes - rounds

10x - 2 one arm DB row w the 80's and tire flip w the 250 lb tire. 
10x 25lbs DB - squat , toe raise, curl, press overhead
10x - w 100 lb sand ball - pick up and throw
10x - w prowler sled -  burpee and push up
100 yards farmer carries w 5 gallon water cans. 


30 minutes

Bas Rutten all around fighting CD

10 x step up on tire w 5 gallon water can and tire flip

10 x Kettlebell swing - 80lb kettlebell

2 x Burpee and agility latter high knees followed by Burpee and walking sideways plank along agility ladder

50 yards - push the 5 gallon water can on the floor

50 yards banded walk

10 x 25lb medicine ball slam

10 x 25lb medicine ball sit ups

100 Yards - carry 120lb sandbag on one shoulder - hold the 5 gallon water can in opposite hand.

Beer , chicken , turkey , fish.   Usually I try to get in protein every few hours.   Nothing specific.  I eat when I’m hungry mainly.

Did a GR "Light" yesterday.  Great damn event.   The people there were awesome.  The Cadre was Delta Force and a true pro.
