ride a road bike 60+ miles. 3-4x the week. best thing I've done to improve cardio function/capacity

I use a bunch of different techniques but its amazing, all resistance, crazy shoulder and back pumps!

What do you call 20-40 minutes with occasional sprints in the last 10-15 mins, sometimes 5, sometimes 2, sometimes none, depending on how you feel?

I guess you'd call it unplanned.  Whatever.  I don't have an event that I'm training for.

I thought that HIIT was all the rage these days? ... guess not with Getbig beasts.

I used to do HIIT back in 2003-2010. I basically limited it to 20 min on a treadmill every other day.  I would adjust the incline and speed and length of the sprint as I got into shape. It helped me shed (in conjunction with a low carb diet)  about 45 lbs and keep it off.  I liked it because it didn't take a lot of time and it crossed over into being able to run decent distances on the occasions I ran with friends who liked the 3-5 mile runs. Life side tracked me from HIIT although I still go to the gym almost daily. Last week I started back up, it's certainly a process. I started at 12 minutes sprinting for a minute and 2 minutes walking. I'm at 15 minutes this week.  I'll build back to the 20 min again. I'm down 4 lbs and that's the only thing that's changed so along with heart health, it's a nice side effect.

Do it all.  Long fast hour long walks. Intervals like 8 x 440 yards or 6 x 880 yards, and distance runs.

 Another good way to do it is go for a slow 4 to 5 mile distance run. Every once in awhile see a tree, building or any arbitrary landmark and sprint to it. Then resume slow running. It's called speed play or fartlek.

Some really ripped guys just train with moderate weights limiting the the rest between sets to practically nothing like 30 seconds. Hitting each body part 2 to 3 times a week. This muscular endurance training gets a lot of guys ripped but it's not good for pure strength since your making a light weight heavy by limiting the rest between sets.
