Start off with 20 minutes cardio on the elliptical (For two miles, at resistance level 8 )

Machine Bench Press:
About 8 sets (Including warm ups)
Starting at 90 lbs, and working my way up to 280 lbs X 12 reps (the entire stack)

Seated Cable Cross overs (freemotion):
Did about 6-7 sets starting at 40 lbs and working up to 120 lbs X 6 reps (I think)

Incline Hammer Strength Press (Plate loaded):
Again,7 sets
Started with 1 plate per side, working my way up to 3 plates per side X 7 reps (Normally I do 3 plates and a quarter per side - but not when its my third exercise like this), did a couple of drop sets from there

Pec Dec:
7 sets
Started with 110 lbs and worked up to 220 lbs X 12 reps (the entire stack)


Took about 2 hours and 15 minutes, felt like I was hit by  a truck after, but I always feel like that when I finish my work out!

Still have mind games going on, I've definitely been good about cleaning up the diet... but can't decide on the caloric intake!  Too little for optimal fat loss and I stress about losing muscle, too much and I start gaining weight!!!  So fucking frustrating!

I've actually met him, sat right next to him on first class on a British Airways flight from London to Cairo.... he's a cocky fuck! lol but nice guy, I said hello to him, He's also adapted his music well with the times!  The flight attendant was creaming her panties, ran and got the captain to meet him, the captain was British and had no idea who the fuck he was!

I wish - my love handles are the one body part I'm most self conscious about right now!  More so than my stomach - I could care less if my stomach stays like that for the rest of my life!  But Nothing bothers me more than my love handles!!!!

Yes this is my typical chest routine now more or less.

And this is actually toned down from how it used to be a few years back (ie even more volume lol) - I've always been a high volume trainer!  Just how I've developed as a bodybuilder.  Somedays I'll feel like I still have more energy when I'm done with m work out so I'll just stay in the gym even longer and do more and more exercises (that were not in my original work out plan) until I'm completely exhausted!


How about you?  What kind of training routine do you use?  High Volume or lower volume like HIT style?

Me---being older than dirt LOL...And retired pro bodybuilder....At 46 it is about not getting injured, let the younger guys "bulk up" I like volume as well, also drop sets, giant sets, pre-exhgaust...Always changing it after 6-8 weeks...Yeah some days I will do heavy (relevant) 4-5-6-7 reps but after a good warm up and maybe towards the middle-end of my routine...

My last chest workout/Sunday was---BodyMaster vertical chest press/wide 2x10 2x12, Incline db 2x8 x6,  Incline Hammer 2x10 x8 super set with weighted dips 2x12 x15 and Cable x-over 15 from top 15 from bottom 2x.

All my training is done in my home-basement gym.

Oh nice dude!  So you got a good setup down there?

My thing recently (and coach will probably not approve of this) but I hardly do free weights anymore.  I primarily stick to machines and hammer strength!  Still go as heavy as I can on them, but I just feel more secure and "safer" using those.  Got a couple of nagging injuries these days, nothing thats holding me back from hitting the gym, but its just there and annoying!  Comes with the territory I guess.  Any recent pics big man?

Yeah injuries suck, but you still can train! The Pecs don't know a db press from a cable fly to a barbell decline, muscles respond to intensity and it can be delivered in many forms, not just heavy weights, and heavy is very relevant!

As long as you got a solid foundation, machines will get the job done. and to avoid any more injuries!

Yeah my basement is basically a commercial gym....

Yeah I used to be big on squats, barbell bench, and deadlifts... and going as heavy as I can and using free weights a lot.... but just with time felt dings and pain in certain areas as a result.... So started shifting my routine and honestly never been happier!  Making good progress these days even when I'm mainly focusing on machines, just really working to exhaust the muscle!  I'm sure muscle maturity has something to do with it too though!

There is definitely fat there lol.... but I think it also has to do with the fact that my lower chest really dominates my upper chest due to the fact that in the past (when I first started lifting)I was benching a lot but I avoided incline bench press like the plaque... dunno why, and I think my upper chest suffered as a result!  But my chest and my arms have always been my main strong points... trying to bring up my shoulders to match up!

Thanks for the props too - from a lean mean pussy slaying machine like you - it means a lot!

I grew up there and have lived all over, from WPB to Kendall to Pinecrest. My wife and I have a place in Brickell, although I live in Cali now. You and Arvilla are doing a good job repping FLA ;D.

BIG ACH is slightly different than the average Egyptian. Usually they're considerably shorter and smaller.

I don't know, maybe in your natural lean state with no steroids, you're a lanky slender guy judging by how naturally lean your face is and how small it is in comparison to your body.

I would have 6 pack showing year round, no need for a belly dancer's midsection.

I know that we all have different work out routines but there is no way that I can work out for 2 hours and 15 minutes. Mentally after 50 minutes I am done. Why not do super-sets or drop sets or pre-exhaustion.

I lately I have been doing "push/pull" and barely rest between set in an effort to maximize my time.

Ach:

You have the size and musculature I had about 6 months ago.  I was strong as hell and built.  About your size and conditioning.  Then my wife hit me with wanting a divorce.

Since then, the divorce diet stripped off about 35 pounds from my build.  It was due to lack of having an appetite, etc. 

Best thing that's happened to my physique.  So many people comment on my build and wondering what i've been doing training and nutrition wise.  It all was a lack of calories and the cardio i've been doing for the mental part of going thru a divorce.

I"ll never put back on that weight.

Point i'm making is that I didn't lose a lot of muscle but a ton of bf.  And I look my best in 20+ years of lifting.  The women notice a ton, especially the 24 year old knockout i'm now banging.  I'm 35 and exwife is 30 btw.  So that's a bonus.

Seriously consider dropping the bf down immensely.  The size game is good for the other dudes in the gym, but in the whole scheme of things, you'll be way better off lighter.

Last few days I've actually upped the calories to 2900 (By way of rice cakes), not having any cravings at all....  Still not gaining weight, but not losing either, feeling really fucking strong in the gym though.... its obvious I'm right around my maintenance. 

Just wonder how much I'd have to actually drop to realistically lose 2 lbs a week.

Keep your calories consistent at whatever level makes you happy, so in this case 2900.  If you are maintaining your current weight then you are at an equilibrium.  You can add in one cardio session a day to go into a deficit and still be happy with your diet.

Dude, 2,000cals should be your starting point. Stick with it. You seem to have a lack of self-control when it comes to food.

...and don't be surprised if you have to drop calls further down the line. Anywhere from 1500-1800cals is still realistic and common among many competitors.

See thats what surprises me!!!  Obviously it makes sense because I'm really not losing weight....

But I'm 235 lbs at 19-20% BF.....  I should be losing weight theoretically at much higher caloric intake????  I'm just confused.... am I just a physical anomality? lol

No man, your Bmr is probably around 1900cals, and TDEE is 2600cals at most.

So eating 2900cals, or the amount before that, is clearly covering your daily caloric needs.

You underestimate the efficiency of the human body.

bodyweight does not necessarily correlate with calori expenditure

but visible progress wont be there until 12%, other than clothes feeling big.

Well then your calories are too high.  Might need to drop 300 calories per day, also up the cardio to 45 minutes.

Harris-Benedict Equation (although this is a general guide line, and the multiplier for activity i.e. TDEE is often severely overestimated).

Also, you enter your desired lean body weight, not your current weight. This is a mistake people often make.

Brilliant points.  Most people will change their caloric intake, lose a few pounds then stop and they wonder why.  they fail to realize that they now have a surplus of calories and need to lower their caloric intake in proportion to the weight they lost.

So that's about right then. You're breaking even with 2900cals. Now you have to eat below it. I'm sure you understand, you're an engineer, no?

It's bodyweight x 15, drop 500 cals to around 2200 you will slowly lose fat without losing muscle keep the weights heavy.

, where LBM is the lean body mass in kg

Since lean body mass is metabolically active vs. fat cells which need very few calories to be sustained, these formula tend to be more accurate, especially with athletes who have above average lean mass and little body fat.

Because I've never been happy with my diet methodologies in the past... yeah they work, but I always felt I overdieted and lost some muscles!  I want to be very methodological and scientific in approach this time.

The famous Minnesota starvation study, where this whole starvation mode/muscle loss comes from is often misinterpreted, or deliberately manipulated to spout off bullshit.

These guys were put on 1500cals.

Their metabolism significantly slowed down, upwards of 50% drop, and muscle wasting began when the subjects reached 4%BF, lol.


No competitor is going down that low, and if they do, they hold it for maximum a week, and then they're back to off-season eating habits.


That's the problem with modern day capitalist/consumer culture. Everyone is either getting used by money hungry dipshits, or they're highly reserved and critical and get lost in the sea of information available.

You have to put in time deciphering data if you're going to go that route.

Yes , low to no  carbs is what I have always done in the past to get in contest shape, but I absolutely hate it.

So I want to really calculate it carefully and try to find the best way to do this.

Man you guys eat a lot of food!!! I'm always at around 1,800-2,500 at the very most. Unless I'm pounding booze. And I do cardio at 6am and weights at night 6 days a week.

This would be about 2100 calories, 190 grams protein, 80 grams of fat and about 140 grams of carbs.

He would lose tons of fat doing this.

Here is what I'm thinking of doing....

Based on my weight (235), BF% (19%), age (3), and training 5 days per week for 2 to 2.5 hours, my TDEE is 3274 Calories per Day


15% of that is = 491 Calories

3274 - 491 = 2782 Calories


So I'll start with 2800 calories, keep my cardio as is for 5 days a week before my work outs.

I'll do 1 g of protein per pound of body weight, and the rest of the calories will come from carbs and what very little fats I have from Omega 3's and eggs.


I think logically this is a good starting point.  I'll do my best to stay disciplined, gonna keep the subway sandwiches in on the days I have to go onto campus, other days I'll just do grilled chicken breasts and rice/rice cakes at home.  I'm gonna limit my low fat ice cream to just 1 cone a day, instead of two  ;D ....  and I'll be counting ALL my calories even whats coming from greens like broccoli.

So going over it on my spreadsheet I'm looking at:

2816 calories
235 g protein (on the dot lol)
343 g carbs
56 g fats

I've done the low carb thing in the past - thats how I've always gotten ready for shows!  I'm done with that.  With ridiculously high protein!


There's no reason now for my protein to be higher than 1 g per pound of bodyweight.  I need to fill up my calories with other things, don't I?  Thats what I've been doing now and I've never been stronger in the gym while maintaining my bf level.

The weight loss will come from the caloric restriction!

Just by looking at you. You don't need 340 grams of carbs a day. You have plenty of stored energy on your body waiting to be used.

For the 20th time, I'm saying I'm not happy with the way I was doing it before!  I'm doing it differently now.


200 grams of protein and 150 grams of carbs is hardly super high protein nor super low carbs either.

When I was like 3 weeks out from my best contest shape, I was taking in about 350 g of protein, and maybe 50 g of carbs.  And I looked fucking phenomenal (see my avatar)... But I still feel like I sacrificed lots of muscle to get in that shape and to be honest I hated low carbs. 

There has to be another way... and this is what I'm trying to figure out.... sorry, I don't mean to sound so anal, but I'm an engineer and think systematically... so I ask again, where and how are you coming up with these numbers?   I just told you I came up with mine using the TDEE

i mean with such details, one missed meal or cheat binge will throw you off.

just prepare 2000-2500cals of food every day, and eat when hungry.

I want to just take this opportunity to thank all of my GETBIG brethern for their continual support and contributions to the (what seems like an impossible) feat of getting me lean!   ;D

I know I'm stubborn as fuck and I over analyze shit.... but I really do appreciate all of your contributions and these many discussions we've been having!  I really do take into considerations many of the opinions on here and I'm grateful to call you all my (online?) friends... I mean that guys, you are all really helpful and have allowed me the chance to think and rethink a lot of what I'm doing.  So thank you for that!  I've always appreciated the honest opinions on here, this is exactly why I post on GetBig!

I'm trying little by little to become more disciplined and actually stick to my diets and I think thats making a difference!  Its a work in progress... and who knows maybe Galeniko is right and it will take me until Summer 2015.... but you all know I'm always open about my successes and my failures.... so you'll continue to see what happens!

Gotta do cardio as well, you know this.  Really 200 grams of daily carbs is enough to give you all the energy to train and function at work-school....A good starting point to get you ripped.  Protein is important for lean muscle growth and rebuilding, and we need some good fats as well.  Yeah a gram of protein per body weight is not bad start. But you do train hard, try 1.25. Your weight is 235lbs x 1.25 is 293.7, lets round it to 300.  A nicer round number, 5 meals daily at 60 grams of protein per meal and 4 meals of 50 grams of carbs/last meal of the night just protein and fiberous veggies, no simple/complex carbs.  This is a good place to start. Have a fattier fish or steak with your last meal with the no carbs and veggies for some good fats.

And stilllllll watitngggggggg on the hottie picture at your gym with the make-up put on with a trowel and who wears the see through leggins pleaaaseeeeeeeeeeeeeee!

hahahah - I'm scared about the full make up leotard wearing chick, I told the story of what happened to a friend and he says he saw her explode on some guy the other day because he was trying to talk her up, asking her how she's doing, etc.  So apparently girl is building up a reputation at the gym lollll

Man you guys eat a lot of food!!! I'm always at around 1,800-2,500 at the very most. Unless I'm pounding booze. And I do cardio at 6am and weights at night 6 days a week.
