I really think you've hit on something with this challenge.  There's no way he can run 3 miles at all, much less in under 30 mins.  He's never had wind.  There's some reason he only does 4 sets per workout and it isn't because he's into HIT!

Machine bench 200 for 6 last workout got 4 so it's weights going up next workout

The first rep is a bitch though because my set up puts me way forward with the seat back moved forward to the maximum setting which allows me to take each rep DEEP it's a real good machine and the stack is 247.5 so once I get the stack I should have some bigger pecs delts and tris

Next was machine skulls but I'm using so much weight on it that it pushes me out on the goddamn seat so I went to cable bent over press down and I'm limited with is coz I don't have enough bodyweight to get the weight down that I need for my target reps

Next was machine dips 220 for 6 the stack is 272.5 so once I stack that out then I kind of have to go to weighed dips

Last was DB laterals 40s for 10 and 45s for 6

Tried leg extension but knee was killing so hit calves hard instead

Calf raise 8 x 15
Seated calf raise 6 x 25
Toe press 5 x 15
Hack Callf Raise 5 x 15

Could barely walk after the calf session. Really glad I turned up and trained rather than pussy out. Got some interesting looks as I hobbled round the supermarket
