By raising a plate over your head works your anterior deltoid with help from the long head of your bicep To hit your lower traps do dips and incline presses

I don't think they hit "lower" traps like Meadows says

I feel them (and get soreness) in my upper traps and noticed some apparent size increase in my traps when I added these to my routine

I use a 35 for 15-20 and then drop to a 25 for another 15-20 and then go to a set of some kind of shrugs - most often with dumbells

Once the plate is over your head if you shrug your shoulders you will work your upper traps. Best way to build upper traps is conventional db shrugs from the side

Yeah, I agree with you about the falling risk.  I always try to be aware of wet leaves and things that that when I walk outside.  I've read that the constant rain in Oregon can be depressing to some people. 

I just can't see how extending your legs with no weight is any kind of exercise

You could do high rep bodyweight squats or even hold some dumbbells

You can do a decent workout with some adjustable dumbbells and a bench if you work fast and superset

I have not been going to the gym to workout much since COVID. I do other forms of exercise at home including squats with and without added weight, pushups, calf raises, knee ups, lunges and core exercises. I also do several different exercises with dumbbells. I bought a set of Elite X-3 Bands which I use several times a week. I sometimes do leg raises while brushing my teeth. I use a Sonicare toothbrush that takes approximately three minutes to complete 6 cycles. The leg raises are good use of that time. It is better than standing in front of the sink looking at my ugly puss in the mirror.

I hold the top position of the plate raise for a pause/contraction which is probably the same as what you're calling a shrug

I definitely prefer shrugs with the weight at my sides (DB or Hammer Shrug) over BB shrugs

Just by holding the plate ar the top without raising your shoulders as high as you can as in trying to touch your ears with your shoulders(shrug) means you are not elevating your scapula therefore you aren't going through a range of motion so I would say that your traps are being used more as a stabilizer Try holding the plate straight up and then reaching as high as you can You will then raise your scapula and put your traps through a full rom

Hit back and rear delt today. Started with wide grip pulldowns 2 cycles of triple drops and then did barbell rows in the same fashion. Triple drop pulldowns are pretty hard but barbell triple drop rows are even harder. Finished with 2 cycles of triple drop of rear delts on the pec-deck machine.

2 sets flat bench with 2 sets pulls downs
2 sets incline bench with 2 sets of pull ups.

2 sets calve raises with 2 sets of heel raises
